Branched-chain amino acids (BCAAs) are a group of three essential amino acids—L-leucine, L-isoleucine, and L-valine—that play an integral role in muscle protein synthesis, the process by which cells create new muscle proteins (which is necessary for muscle recovery and hypertrophy). While there are nine essential amino acids, L-leucine is widely regarded as the “master regulator” of protein synthesis [1].
 

Research suggests that supplementing with a 2:1:1 ratio of BCAAs (leucine: isoleucine:valine) post-workout can mitigate the severity of delayed-onset muscle soreness (DOMS) and decrease muscle damage markers, such as creatine kinase [2]. 

Further evidence indicates that BCAA supplementation improves endurance and muscle strength by reducing rates of perceived exertion and increasing lactate thresholds during exercise [3, 4].

Additionally, BCAAs can help protect against muscle protein breakdown during weight-loss phases [5, 6].


 

L-glutamine is the most abundant free amino acid in human muscle and plasma; however, it is a conditionally essential amino acid for active gym-goers and athletes since intense and long-duration exercise can deplete glutamine stores in the body [7].
 

Studies show that glutamine supplementation helps improve muscle glycogen synthesis, gut health, and immune function in active individuals, making it useful for muscle recovery and performance [8, 9, 10]. Clinical research has shown that glutamine also plays a key role in protein synthesis despite being a non-essential amino acid [11].

 Vitamin C is a ubiquitous antioxidant vitamin that, when taken in large doses (>1 gram per day), can reduce muscle soreness and bolster recovery between workouts [12]. 

It also plays a vital role in collagen synthesis and throughout the immune system, with evidence that it may reduce the severity and duration of upper respiratory tract infections [13].
